Friday
Warm up
– Guad Run
– Front to back leg swings x 10R/10L
– Calf stretch on wall x 30s/30s
– Bottom of squat sit x 2 minutes

– 3x: Barbell GM x 10 + Barbell back squat x 5 + Step back lunges x 10 total
Strength
Front Squat: 10-10-10-10 (1 minute of rest between each)

Back squat: 10-10-10-10 (1 minute rest between each)

Moderate weight. Heart rate should elevate but you should not reach failure during your sets.
Work
With a partner. Only 1 partner works at a time: 

1) B.A.R x 8 (total)
2) KB Swings x 100 (no more than 10 reps at a time)
3) Ski x 1000 m
4) Russian twists x 200
5) Wall walks x 10
