Warm up
– 2000m Row with a partner (this isn’t a race, but get in and out without taking all day) 

– 5 minutes: Prone chest stretch x 4 + Chin over ring hold x 15s + Plank wave push ups x 5
Strength
1) 3x: DB Bench press x 15 + lateral raises x 12 + Kneeling straight arm pull downs x 12

2) Barbell bench press: 6-4-4-2-2

3) Remaining time in strength section:
– Barbell standing high pulls x 10 + Seated band pull downs x 12 + bent flys x 12
